Si bien los atletas de resistencia han conocido durante mucho tiempo el valor de la Zona 2, tambi\u00e9n conocida como trabajo aer\u00f3bico de baja intensidad, este enfoque ahora est\u00e1 resonando y siendo adoptado por la poblaci\u00f3n general y en el \u00e1mbito de la longevidad y la salud, y por una buena raz\u00f3n: los beneficios de rendimiento del entrenamiento en Zona 2 son impulsores de mejoras reales y medibles en la salud metab\u00f3lica y cardiovascular.<\/p>\n\n\n<h3 class=\"wp-block-heading\">\u00bfQu\u00e9 es el entrenamiento de Zona 2?<\/h3>\n\n\n<p class=\"wp-block-paragraph\">En el modelo de 5 zonas de entrenamiento de frecuencia card\u00edaca, el entrenamiento en Zona 2 se refiere a una intensidad espec\u00edfica de frecuencia card\u00edaca que apunta a tu sistema aer\u00f3bico, el cual convierte ox\u00edgeno en energ\u00eda; espec\u00edficamente, la zona justo debajo de tu primer umbral de lactato o ventilatorio (respiraci\u00f3n). Este es el nivel de esfuerzo en el que tu cuerpo est\u00e1 oxidando principalmente grasa como combustible, la actividad mitocondrial se maximiza y los niveles de lactato permanecen bajos (t\u00edpicamente por debajo de 2 mmol\/L). Todo esto es importante porque las mitocondrias se consideran las centrales el\u00e9ctricas de la c\u00e9lula. Convierten el combustible (principalmente carbohidratos y grasas) en energ\u00eda en presencia de ox\u00edgeno. Los niveles de lactato en sangre permanecen bajos cuando la mayor parte de tu energ\u00eda se est\u00e1 produciendo de manera eficiente en las mitocondrias con ox\u00edgeno. En reposo y a niveles de baja intensidad, es ideal quemar principalmente grasa como combustible para conservar las valiosas reservas de carbohidratos.<\/p>\n\n\n<p class=\"wp-block-paragraph\">Considera el nivel de esfuerzo, uno en el que puedas hablar en frases largas o oraciones cortas, pero no cantar. Para los atletas novatos, la Zona 2 se siente sorprendentemente ligera y requiere moderaci\u00f3n. Pero para los atletas experimentados, mantenerse en la Zona 2 requiere intenci\u00f3n. Es f\u00e1cil esforzarse demasiado al aire libre o mantenerlo demasiado f\u00e1cil en interiores.<\/p>\n\n\n<h3 class=\"wp-block-heading\">Por qu\u00e9 el entrenamiento en Zona 2 es importante<\/h3>\n\n\n<ul class=\"wp-block-list\">\n<li><strong>Adaptaciones Centrales y Perif\u00e9ricas:<\/strong> El entrenamiento de Zona 2 impulsa adaptaciones tanto centrales (entrega de ox\u00edgeno) como perif\u00e9ricas (utilizaci\u00f3n de ox\u00edgeno). Las adaptaciones centrales incluyen un aumento del volumen sist\u00f3lico (o la cantidad de sangre que se bombea por todo el cuerpo con cada latido del coraz\u00f3n), una funci\u00f3n card\u00edaca m\u00e1s fuerte y eficiente, y una mejora en la capacidad de transporte de ox\u00edgeno a trav\u00e9s de una mayor producci\u00f3n de gl\u00f3bulos rojos. Su impacto acumulativo apoya el control de peso a largo plazo y reduce la probabilidad de lesiones o agotamiento. El entrenamiento en Zona 2 tambi\u00e9n apoya la resiliencia celular, la salud cardiovascular a largo plazo y el tono parasimp\u00e1tico que puede llevarte a un estado m\u00e1s relajado al disminuir la frecuencia card\u00edaca, la presi\u00f3n arterial y promover una mejor digesti\u00f3n y funci\u00f3n inmunol\u00f3gica.<\/li>\n\n\n<li><strong>Fundaci\u00f3n VO2 M\u00e1ximo: <\/strong>Aumenta la infraestructura (volumen de latido, capilares y mitocondrias) que soporta un VO2 max m\u00e1s alto. Eventualmente, cuando se agrega el entrenamiento de intervalos sobre esa base, ver\u00e1s mayores ganancias en aptitud y rendimiento.<\/li>\n\n\n<li><strong>Eficiencia Cardiovascular<\/strong> Mejora la entrega de ox\u00edgeno y la funci\u00f3n card\u00edaca, reduciendo la frecuencia card\u00edaca a intensidades subm\u00e1ximas.<\/li>\n\n<\/ul>\n\n\n<h3 class=\"wp-block-heading\">C\u00f3mo determinar tu Zona 2<\/h3>\n\n\n<p class=\"wp-block-paragraph\">El mejor m\u00e9todo para determinar tu Zona 2 personal es un an\u00e1lisis metab\u00f3lico como el PNOE o una prueba de lactato, con el fin de identificar la quema m\u00e1xima de grasas y el umbral anaer\u00f3bico. Evita utilizar f\u00f3rmulas de frecuencia card\u00edaca basadas en la edad, ya que solo se ajustan a aproximadamente el 20 % de la poblaci\u00f3n. Sin el PNOE ni la prueba de lactato, puedes estimar tu frecuencia card\u00edaca de umbral funcional (FTHR) con una prueba de tiempo de 30 minutos a tu mejor esfuerzo promedio, y luego restar 20-30 lpm para aproximarte a la Zona 2. Como alternativa, aunque sea menos precisa desde el punto de vista cient\u00edfico, una forma accesible de hacerse una idea de su Zona 2 es utilizar una prueba de conversaci\u00f3n para identificar su umbral ventilatorio (VT1) y mantenerse justo por debajo de \u00e9l. \u00bfPuede mantener una conversaci\u00f3n sin quedarse sin aliento?<\/p>\n\n\n<h3 class=\"wp-block-heading\">C\u00f3mo implementar el entrenamiento de Zona 2<\/h3>\n\n\n<p class=\"wp-block-paragraph\">Las adaptaciones de la Zona 2 requieren un esfuerzo constante y continuo. Apunta a entre 3 y 5 horas por semana, idealmente en sesiones de 45 a 90 minutos. Si eres nuevo en el entrenamiento aer\u00f3bico, apunta a 150 minutos por semana (5 sesiones de 30 minutos cada una). Considera tambi\u00e9n los siguientes consejos:<\/p>\n\n\n<ul class=\"wp-block-list\">\n<li><strong>Comienza gradualmente por la Zona 1:<\/strong> La frecuencia card\u00edaca se rezaga respecto al esfuerzo y la deriva card\u00edaca la har\u00e1 aumentar; es mejor comenzar por debajo del objetivo.<\/li>\n\n\n<li><strong>Mantener un esfuerzo constante.<\/strong> Para maximizar los beneficios mitocondriales, evita los cambios constantes de terreno o el ritmo variable.<\/li>\n\n\n<li><strong>Elige el terreno sabiamente:<\/strong> El ciclismo de monta\u00f1a y el trail running son excelentes para la condici\u00f3n f\u00edsica, pero dif\u00edciles de controlar el esfuerzo. Opta por rutas m\u00e1s planas o sesiones en interiores cuando busques la Zona 2. Para algunos, una caminata en\u00e9rgica o una caminadora con inclinaci\u00f3n pueden ser una excelente manera de entrar en la Zona 2.<\/li>\n\n\n<li><strong>Usa la escala de esfuerzo percibido:<\/strong> Usa las m\u00e9tricas como gu\u00eda, pero siempre complem\u00e9ntalas con c\u00f3mo te sientes para que puedas percibir intuitivamente si es demasiado dif\u00edcil o demasiado f\u00e1cil.
